You can hit every macro target and still be exhausted. Iron is the micronutrient most likely to be quietly wrecking your training, and how you combine foods matters as much as how much iron you eat.

Why your macro app can’t see this coming
A calorie deficit with solid protein is the standard prescription, and it works for body composition. It says nothing about micronutrients. Two people can log identical macros for a month, hit their protein goal every single day, one eating steak and lentils, one eating chicken breast and rice, and end up in very different places on iron.
The symptom picture is annoyingly generic: tiredness, breathlessness on stairs or hills that used to be fine, poor recovery between sessions, cold hands, brittle nails, sometimes an odd craving for ice. Every one of those also looks like under-eating, poor sleep, or simply training too hard. That overlap is why people spend months adjusting their deficit when the actual problem is a blood test away. It’s one of the common macro tracking mistakes that never shows up on a macros screen because it isn’t a macro problem.
Three groups carry most of the risk. Haem versus non-haem, and why the label lies
Two forms of dietary iron behave completely differently.
Haem iron comes from animal flesh: red meat, liver, poultry, fish, shellfish. It is absorbed through its own pathway, at roughly 15-35% depending on your stores, and it is mostly indifferent to whatever else is on the plate.
Non-haem iron comes from everything else: lentils, beans, tofu, spinach, fortified breakfast cereals, dark chocolate, and every iron supplement on the shelf. Absorption sits anywhere from about 2% to 20%, and where you land inside that range depends heavily on the rest of the meal.
This is why a nutrition label showing “8 mg iron, 57% of your reference intake” is close to meaningless for a bowl of fortified cereal eaten with milk and a mug of tea. What helps absorption
- Vitamin C in the same meal. Peppers, citrus, tomatoes, strawberries, broccoli. A squeeze of lemon over lentils is not a garnish, it is a mechanism.
- A small amount of meat or fish alongside plant sources. There is a well-documented enhancing effect on the non-haem iron eaten with it.
- Soaking, sprouting or fermenting legumes and grains, which reduces the phytate content that binds iron.
What blocks it
- Tannins in tea and coffee. Strong effect, dose-dependent. Move the brew away from the meal by an hour or so rather than giving it up.
- Calcium in large single doses, whether from a supplement or a big dairy serving. It interferes with both forms of iron.
- Phytates in wholegrains and legumes, which is the irony of iron-rich plant foods carrying their own inhibitor.
None of this requires a spreadsheet. It requires moving your tea to mid-morning and putting something citrus near your beans.

Building meals that actually deliver

Breakfast. Fortified oats or cereal with berries or a small orange, and shift the coffee to an hour later. If dairy is your default milk, that is fine, just be aware it is not doing the iron any favours in that specific meal.
Lunch. Lentil or chickpea base with roasted peppers and a lemon dressing. Tinned sardines on wholegrain toast with tomatoes is a strong option and cheap.

Snacks. Dark chocolate, pumpkin seeds, dried apricots. Modest amounts, but they add up across a week and they slot into most macro budgets without drama.

Get tested, and ask for the right number
This is the part where the internet gets people into trouble.
Ask for ferritin, not just a full blood count. Haemoglobin is the last thing to fall. You can be running on empty stores with a perfectly normal haemoglobin, feeling terrible, and be told you are fine. Ferritin reflects stores and drops first. Ferritin below roughly 30 µg/L generally indicates depleted stores, and below 15 µg/L is the conventional diagnostic threshold, though your GP will interpret it in context. Ferritin also rises with inflammation and infection, which is why it is read alongside other markers rather than in isolation.
Do not take iron supplements on a hunch. Iron overload is a real condition, the body has no efficient way to excrete excess, and haemochromatosis is more common than most people assume. If you need supplements, take them under guidance. Current evidence suggests that alternate-day dosing can produce better fractional absorption than splitting doses across the same day, because a large dose raises hepcidin and blunts uptake for a period afterwards. Worth discussing with whoever is prescribing.
If you train hard, take iron in the morning rather than immediately after a heavy session. The post-exercise inflammatory signal temporarily suppresses absorption for several hours.
Fix the fatigue at its source and the macro work starts paying out properly. Sorting your iron will not build muscle on its own, but being persistently anaemic will stop everything else from working.
